In our climate, dehydration isn't theoretical. But the common rule about it needs scrutiny — and some of its details apply specifically to you.
The common rule
The majority of the literature indicates that a water deficit equivalent to about 2% of body mass may impair performance[1]. But newer evidence — from studies where participants were blinded to their hydration status or repeatedly exposed to the dehydration stimulus — suggests the effects may be less deleterious than previously believed[1].

The details that matter for you
- Heat is decisive: 2% dehydration during exercise in a hot environment (31–32°C) impairs endurance performance, while effects differ in a temperate environment (20–21°C)[1] — which concerns us directly.
- Duration matters: losses of 1–2% appear to have no influence on endurance performance when exercise lasts under 90 minutes in temperate conditions[1].
- When dehydration began: when it develops during exercise, performance is not compromised up to 4% in temperate-to-hot conditions — whereas studies inducing dehydration before exercise report effects from 1–2%[1].
A blinded study found that hypohydration does impair endurance performance[2] — the effect is real, but its magnitude is context-dependent.
The practical recommendation
Drink enough fluid during exercise to limit dehydration to less than about 2% of body mass, noting that drinking ad libitum (to thirst) is the best general advice[1],[3].
And in our summer specifically
- Start hydrated: dehydration before exercise is worse than during it — the most important practical lesson here.
- Don't train at peak heat (alternative timings).
- Urine colour is a useful home indicator — pale is good.
- Water is enough for most of us: sports drinks are for long high-intensity efforts, not a thirty-minute walk — and they are liquid calories (why they matter).
- And don't overdo it: excessive drinking has its own risks.
