The decisive analysis

A landmark meta-analysis (Schoenfeld et al., 2013) pooled dozens of trials and found that protein timing adds nothing to strength or muscle growth once total daily protein is equated[1].

And the surprise in the detail

The studies showing a timing benefit had a dosing confound: the timing groups consumed 25% more total daily protein (1.66 vs 1.33 g/kg/day). When total protein was statistically controlled, the timing effect vanished for both growth and strength[1].

How large is the window really?

The International Society of Sports Nutrition position stand describes a window that remains open for at least four to six hours after training[2] — not thirty minutes. An updated systematic review confirmed that rigid timing before or after a workout does not substantially alter exercise-induced changes in lean body mass[3].

What to do instead of watching the clock

  1. Focus on the daily total: it is the strongest predictor of growth (how much exactly).
  2. Spread it over 3–4 meals rather than one enormous dose.
  3. Don't skip training because you have no shake — a normal meal within a few hours is fine.
  4. Training consistency matters far more than any timing detail (volume and frequency).
