How Many Sets and How Often? What Meta-Analyses Say About Training Volume

The two questions that most confuse beginners: how many sets, and how often? The evidence gives a clearer answer than most gym-goers assume.

Weekly frequency

On a volume-equated basis, the body of evidence indicates that training a muscle twice a week is superior to once for hypertrophy outcomes[1]. Whether three times beats twice remains undetermined[1].

A more recent meta-regression found no significant difference between higher and lower frequency when volume was equated[2] — meaning volume is the key variable, and frequency is a way of distributing it.

Weekly volume

Schoenfeld and colleagues analysed weekly volume as a continuous linear predictor and recorded a 0.38% increase in hypertrophy per additional set[2]. The posterior probability that volume has a positive effect on both hypertrophy and strength was 100% — gains increase as volume increases[2].

However: the best-fit models indicate diminishing returns, considerably more pronounced for strength than for size[2]. Doubling your sets does not double your result.

A practical translation for beginners

  1. Two sessions a week per muscle group — the clearest rule in the evidence.
  2. Start at 8–10 weekly sets per muscle and increase gradually if you can recover.
  3. Don't chase maximum volume: diminishing returns mean the twentieth set gives far less than the fifth, at a cost in time and recovery.
  4. For strength specifically: the tapering is sharper — you don't need huge volumes to get strong.
  5. Consistency first: a twice-weekly programme you keep for a year beats five times a week abandoned after a month.
