What do the trials say?
A systematic review and network meta-analysis of randomised controlled trials on the effect of meal frequency on anthropometric outcomes concluded that the available evidence is low-certainty and does not support current recommendations for increased meal frequency[1].
Across 16 randomised trials covering weight, fat mass, BMI, insulin and five other cardiometabolic markers, no measurable advantage was found for eating more often — and the small trends that emerged actually favoured fewer meals[2].

Where did the myth come from?
From a misunderstanding of the thermic effect of food: yes, digestion costs energy — but it is a roughly fixed proportion of the calories consumed. Whether you eat 2,000 kcal across six meals or three, the total thermic effect is comparable. The equation doesn't change with the split.
But regularity does matter
There is a difference between "meal count" and "regularity". Studies observe that skipping meals is associated with metabolic syndrome, and that those who do not eat regularly are more likely to have it than those who do[3]. In other words, chaos is the problem, not a low number.
So what should you choose?
- Three meals plus one or two snacks is an excellent pattern for most people.
- Two large meals suits people who struggle to feel full — and there's no harm in it.
- Protein spread over 3–4 servings is better for muscle building (details) — the one consideration that favours distribution.
- Pick what keeps you full and disciplined — see the satiety index for what fills you longest.
- And watch the timing of your last meal (late-night eating) — timing matters more than count.
